Sump and flow question, i'm sumped.

I am in the middle of setting up a 56 gallon tank and was wondering if anyone could reccomend a flow rate I should be shooting for. I will be using a 20 gallon tank high tank for a sump and possible fuge. If I go the fuge route what kind of flow should I have going through there, high rate or slow?

As a point of reference, I have a Coral Life Turbo Sea 580p on my 55. It's rated at 580 gph, and I have it thottled back about 25% on the return side with a ball valve. Lots of flow for my 55 gal.

I would shoot for 300-400gph. Take into consideration how far up hill it's going to pump (surface to surface) to determine which kind of pump.

Using the calculator I have 6.6 feet of head pressure, a lot of the pumps that are available to me are not in the drop down selection on the calculator.
